Select a 10km schedule and then for the long run, the first weekend of the cycle, a 2hr run is sufficient or 13 miles
the 2nd weekend a 15 to 18km run is sufficient
you should not be getting 'banged up' on these easy runs, so do watch that your bio-mechanics don't take a knock
