cut the 1hr run if running in new to a shorter run of around 30 minutes or do long run in old shoes
Don't worry about changing gait or any such matters
your running is coming along nicely as seen by your last 4k time-trial
as you become fitter and stronger you can focus on other aspects
for now keep it simple and try focus on becoming consistent
the rest we can take care of later
